Working Wounded update

This past month I have been recovering from my latest hamstring pull. While I was rather frustrated after the most recent injury, I’ve been able to make the best of the situation. Brian Wilson developed a program called ‘The Working Wounded’. The founding members, LeeAnn Gedeon and I both have lower body injuries. Brian developed a workout program for us to do while our injuries heal. The goal of the program is simple, work as much as you are able and get back in the regular WODs as fast as possible. Each workout has a good warm up, a strength component, volume training, and recovery.

Here is the basic outline of our program:

Monday:
Wendler Press
Ring Dip Volume Training
Front Lever

Wednesday
Wendler Bench
Pull up Volume Training
Back Lever

Thursday
Suitcase deadlift
Pistol Volume Training

This addressed several weaknesses for me- gymnastics movements, pull ups, ring dips, press, pistols. Actually most things are weaknesses for me so this program allowed me to concentrate on a few of them for a while.

Progress:
-I have not done new 1RM for bench and press but I feel much stronger in both movements.
- With Pull ups I started doing 1 strict pull up each minute for 20 minutes. I was only able to do 4-5 before I had to start kipping and at 8 I switched to negatives. Last week I was able to do 2 strict pull ups per minute for 3 minutes and then went to singles for the rest.
- Ring Dips- I started doing 2 per minute and after 7 minutes I switched to singles. Last week I was able to do 2 per minute for all 20 minutes.
- Pistols- The first week, I wasn’t really able to do a pistol, then I was able to do them with a green band and a red band. Last week I was able to do 20 pistols with a blue band.

The biggest gain in my opinion is with the gymnastics movements, the front and back levers. The first week I attempted these, it was really ugly. I told Brian that it felt like the first day of foundations again. I had the same feeling as when I tried to do an overhead squat with a 45# bar. It was the same feeling of ‘Am I ever going to be able to do this?’ I needed lots of assistance to just get myself inverted, and once I was inverted I would basically freak out because I was upside down. Brian would tell me to look at the ground but I couldn’t figure out which was that was. I am now able to get myself inverted, and do a front lever and back lever with my knees tucked into my chest. At some point I hope to be able to straighten my legs but I am very happy with  my progress so far.

Overall I am very happy with my progress during the past month. I am feeling better and I am eyeing a return to regular WODs, hopefully in the near future.

Big shout outs to Brian Wilson, LeeAnn and Dave Gedeon, DJ Hung Clean, and the rest of the working wounded crew.

Patience is a Virtue…

My grandmother had a saying to respond whenever someone told her, “patience is a virtue.” Her response was:
“virtue is a grace, and grace is the cricketer with the messy face.”

For years I didn’t know what this meant, only to recently discover that W.G. Grace is an all time great cricketer who does indeed, have a messy face.

Anyway, this saying was not just an unprovoked attack on a legendary cricketer but rather a comment on the difficulty of patience for many people. As I have discovered this summer, this certainly applies to me. I’m sure I could apply this message of patience to many areas, I want to be stronger and I want to be stronger right now, I want to be more flexible now, and I want to lose weight NOW. Certainly all of those have applied to me at one point.  But somehow I have come to an understanding that all of those things will take some time, and will come to me if I eat the right way, push myself in WODs and really work my mobility issues. I’ve made pretty good progress in all of those areas over my 1.5 years doing crossfit. However in one area I’ve realized that patience is much more difficult: Injuries.

One day back in July, during a great PCF Bootcamp, I was running a 40 yard sprint and felt a sharp pain in my right hamstring. The pain was pretty intense at first, but after some stretching and slow jogging I was able to finish the workout with some sledge-hammer swings and felt ok. That day the hamstring really tightened up and Ryan and Liz both told me to take a few days off and to rest/ice until I was able to return. I took the next week off from working out and just iced and stretched until I felt better. I returned after 7 days and felt 100%. I was able to do everything including running, deadlifts, KB swings, fence burpees**, etc. 2 weeks later, there was a Robb Wolf certification at the box so Brian held a track WOD at W&L high school. I thought this would be a good test for my hamstring but knew that I also had to be careful. I showed up early to the track and did a few warm up laps and stretching to make sure I wouldn’t injure myself. The workout started fine, with a 400m run and no problems with the hamstring. However, during the next part of the workout was 60 yard sprints. Looking back, I probably shouldn’t have participated, but I felt fine and even ran a couple warm up sprints on the side of the field before we started. Anyway, the very first sprint, about halfway down, I felt a real intense pain in my right hamstring, much worse than the first time. I knew this was bad. I had a really hard time walking home and wasn’t able to move much more the rest of the weekend. All I did was ice, rest, compress and elevate. For the next week all I could do was ice, stretch, lax ball, etc. 2 weeks ago, I started adding in some bodyweight movements, and felt ok, I thought I was ready to move back into real WODs but then last friday, while crossing the street during the day, the light was getting ready to turn so I needed to hurry up. When I went to try to do a little jog/run to make it across, I felt another pull in the same hamstring. Not as bad as the track WOD, but it sure made walking uncomfortable the rest of the day/weekend.  Today it felt better, but when I tried to do an air squat as a test, I couldn’t make it halfway down without some pretty good pain. So I guess a few more days of ice, rest, compress and elevating is the plan.

I’ll give you a little insight into how I feel right now: FRUSTRATED!!!!!!!!! I basically haven’t been able to work out in 6 weeks. All I’ve been doing is ice and stretching. Each time when I feel like I’m all better something happens that sets me back.  So I am really working at this patience thing, but it truly is not easy. The longer you are out, the longer it is going to take to get back.

I also understand that it could be much worse, I know there are athletes at the box who has had much worse injuries. I think that is part of it. I don’t really think of this as an injury,  but rather just something that hurts. I don’t know if that is the right way or the wrong way to look at it. If I had a serious injury like a broken bone or something that needed surgery I think that would be easier to deal with because it is not like I would have any other option. With my hamstring is just feels like something should be able to push through, and now that I can’t is why I am so frustrated.

I guess I just wanted to write about this as a way to vent, I know that I need to be patient and do the right things with my recovery and my diet. I don’t want to push too hard, too fast and have this become a nagging thing. I want to do it the right way to minimize any reoccurrence. It is going to just take a little more time, and have patience, after all it is a virtue.

I also want to give a big thanks to Ryan Powell and Brian Wilson, who have both helped me during this recovery. Ryan has been able to offer insights during his own hamstring recovery after an injury suffered in an intense breakdancing accident. Not his fault though, if the DJ is going to be reckless and play Michael Jackson, you have to expect this type of thing.

**if you don’t know what fence burpees are, then you obviously did not get involved this summer. I’m not mad, I just feel bad for you.

Day 31… Now What?

Today I complete the most recent PCF 30 day paleo challenge and I am faced with the most important question that anyone who has done one of these challenges will ever face… Now what?

Let’s back up some and give a brief intro to my paleo experience. This is my 3rd paleo challenge, the first was Summer 09, then I won the WSOP in Jan 10 (no big deal), and now another 30 days of good clean paleo food.  Each time was a completely different experience, the first time I basically ate the same thing every day, which led to me getting sick of it, then I wouldn’t eat anything because I didn’t know what else I could have so I ended up struggling through it, not losing much weight, and pretty much falling back off the paleo wagon at the end of 30 days.

So what did I do? First of all, I took Alison’s paleo and cooking seminar, which was wonderful. I not only learned a ton of new foods to eat, I learned how to prepare them in different ways to avoid wanting to shoot myself. I also started reading paleo food blogs and asking around for other paleo recipes etc. So I was ready in January for another shot at the 30 day clean, I had a full tool kit of paleo supplies. Anyway this challenge went great… I lost 31 lbs during the challenge, and was able to make it rain. After this challenge I maintained a ‘mostly’ paleo lifestyle, meaning that most of the time I would eat paleo, whenever it was convenient for me. So that meant any type of traveling be it for work, vacation, or whatever paleo mostly went out of the window. Any type of social setting I could be seen drinking beer and then most likely eating pizza or ice cream when the night was over. Now, I don’t go out nearly as much as I used to so this wasn’t a huge issue for me but what I found was that each time I would go out, it would take me a little bit longer to get back to paleo, at first the next day, then 2 days, then a whole week.  So, it got to be too much for me, I was starting to lose the results I had achieved in January and I wasn’t happy.  What I thought was ‘mostly paleo’ was really pretty far from it.

One day in June, I came into the box and saw Chris Wiz who also did the WSOP with me in Jan and I couldn’t believe what I saw, he was clearly down 30-40lbs and looked great. I talked to him and asked what he has been doing and he said just “eating paleo and drinking bourbon”. hmmmm seemed simple enough right? Yes and No.  The ideas are simple enough but in practice can become much more complicated. First of all anyone who says things like ‘Eating paleo and drinking bourbon’ is the man. Wiz really inspired me to get my act together and figure out what was holding me back from seeing the same type of results. We all have our own hurdles to overcome, for me the biggest hurdle was living paleo outside of a routine. I was doing great whenever I could plan and make my own meals, not go out or do anything social. It was great for paleo, but life as a hermit isn’t a great look for me.  I had to find a way to get over whatever was holding me back.

The two biggest issues for me are outlined below:

Why was your order so complicated? Why are you eating that without bread?
Whenever I’m out with a group who doesn’t know what paleo is, it can annoying and awkward when they ask me why I’m giving the waiter lots of instructions or ordering things without bread. At first I would start to explain the paleo diet, but that usually leads to whoever I am with saying things like,:
‘Oh that’s like atkins right?’- well, sort of…
‘Well I only eat whole grains’ – ok, good for you…
‘So you don’t ever eat carbs? ‘- well, I eat vegetables, some fruit, little starch….

In the end it always puts the other person(s) on the defensive and they start attacking me, then I get annoyed, and it never ends well. So what used to happen was that I would order bread or rice or pasta just to avoid that conversation. I am embarrassed to admit that, but it’s true.

Anyway, I have since discovered the best way around this problem. Whenever someone asks me a question about what I’m eating I tell people I can’t eat wheat/gluten because I am allergic.  First of all, this is likely true, but it has been wonderful because many people don’t understand paleo, but everyone has heard of gluten, and it is actually a little bit in style to have a gluten allergy. It is basically the new ‘west nile virus’ which I always had a lot of respect for. Anyway, this is much easier than trying to defend the paleo diet at every turn.

The other issue which was even bigger: “Why aren’t you drinking?”
-aaaaahhhhhhhh I hate this question! I hate it. I hate it. This is new age peer pressure at it’s finest.  Anyway, I had no response or defense to this question. A lot of times I was able to sneak by with club soda/lime because it looks like vodka soda, but not always. In those instances, this either resulted in a profanity laced tirade directed at the question asker, me leaving, or me giving in and drinking beer, lots of beer. I know that liquor is a much better option than beer, but beer is much easier for me to drink and the thought of liquor without mixing with coke/other soda wasn’t an appealing thought.  I had heard that the best thing for me was to drink tequilla but I just didn’t like it, it always gave me the worst hang overs, and I haven’t been able to touch it since my college sb trip to cancun.

One day I was talking to Ryan Powell and he gave me a new perspective on tequilla. He said something like: ‘Most people drink tequilla in the form of shots at 2am when they have already had 10 beers and a few other shots, then they blame their hangover on the one shot of tequilla they had.’ Which accurately described my thoughts on the matter. He explained to me that while tequila can be a little bit of an acquired taste, if you have a good tequila mixed with club soda and lime it is a good drink and you won’t be nearly as sick the next day. So I’ve given this a try on my last few nights out before the challenge started and I have to say he is right. I really started to come around on the taste and the feeling the next day is so much better than when I drink beer that it is enough to keep me coming back.  Plus I’ve found that drinking tequilla earns you a ton of street cred at a bar.

What I found was these were the 2 issues that were really holding me back from really making the transition from paleo as a 30 day challenge, to a lifestyle. As I went into this latest challenge, I wanted to make an effort to put everything together and realize that the next 60 days are just as important as the first 30. This was by far the easiest challenge I have done. Of course I had a couple of rough days in the first week, where I would have killed for some ice cream, but then I turned the corner and really have been doing great for the last 3 weeks.  I really have confidence that this time it is going to stick. One constant in the first 2 challenges was a little bit of fear of it to be over. I never wanted to cheat because I didn’t know how or if I was going to get back on track. Currently that fear is gone, and I really believe I am going to make the change from a challenge to a lifestyle.

So as for my original question: what now? I’d say more of the same, keep meals paleo, keep looking for new paleo ideas, and add in some drinking with tequila. When I cheat, I’ll cheat paleo with things like corn tortilla chips, coconut ice cream, paleo muffins, paleo pancakes. This isn’t to say that I won’t ever have a beer again, because I know that isn’t the case, as they say ‘life happens’. I just know that when I do I am going to pay for it by feeling so bad the next day I am going to get right back on track.

I’ve said before that to me paleo was like pushing over a soda machine, with each shove you get closer to knocking it over and I really think that this most recent challenge was my final push. Thanks to everyone for all of the help I know that I certainly couldn’t have got this far without a lot of help.

Annie, OLY, Goals, Other

A bit of a catch up post: This week we did Annie:

50,40,30,20,10
DUs
Sit ups

When I first did Annie a year ago my time was 17 something, I did mainly single-double-single. This week my time was 7:43, so around a 10 min improvement. I have worked hard at double unders and it seems like I finally can do them pretty well.  We also did overhead squats this day, I was able to do 135 3 times. I need to continue to work on my mobility issues. OH

In other news, OLY class with Jon is going well. We have worked the snatch and clean from the hang position mostly. For the cleans I need to work on speed in my elbows and continue to work flexibility in my shoulders. I’ve also been really working my lower body mobility in an effort to be able to go lower in my squat without losing tension.

Yesterday’s wod was:

Press 5-5-5

4 rounds
10 slapping push ups
20 KB swings

For the press I did 125. I used 1.5 pood KB and finished in 4:4x I felt pretty good with this workout although the 1.5 pood was all unbroken, maybe I should have tried the 2 pood. The push ups were weak, had to go to regular push ups after the first round.

I’ve also been working on a goal to be able to do 10 pullups by 7/15. I have been working Brian PCF’s pullup progression that involves flex arm hangs and negatives. Once I make some progress I’ll move onto practicing my kip etc.

4/15 OLY class

I took a rest day on Wed due to a lot of aches and pains. I think the week on the fun ship and 0% paleo really messed me up. I don’t know how all the inflammation stuff works but I know I had more aches, pains, strains in the two days working out after the cruise than I have had anytime since I started paleo in Jan. I’ve been back on paleo since I returned so I hope these will go away soon.

Oly Class: today we worked a lot of warm up oly drills, which were great. I still need to work on speed under the bar, mobility and overall aggressiveness. I think I am making good progress and I am really enjoying the class.  For the workout we did 10, 9, 8, 7 etc squat snatches. I used 55# which was light but I was able to keep good form through all the lifts. I felt myself becoming more efficient as I got tired. I concentrated on keeping my elbows out and up to help the bar stay close to my body. My hamstrings are really sore from all the first pull drill we did.

4/13/10 Oly Class

Today was the first session of 1.5 OLY class. We worked on hang squat snatch. I always have a tough time with any overhead squat/snatch type of movement until I have really loosened up. My mobility has certainly improved but I need to keep working it. I seem to end up either too forward or overcompensating and being too far back.

Other things I need to work on that are ability related and not limited by my mobility issues are speed under the bar and receiving the bar in an aggressive position. I also need to not bend my arms too early and keep the bar close to my body. I really enjoy the Oly lifts so I’m looking forward to working on these issues.

I worked with 95 and 105 last night.  I also worked on my pullup progression after the class. I will do 10 pullups on July 15.

4/12/10 Front Squat

FS: New PR 235

Metcon:
42 unbroken DUs
21 burpees
30 unbroken DUs
15 burpees
18 unbroken DUs
9 burpees

4:06 rx’d. I was able to do the DUs unbroken and only had to restart the first set once after 8 DUs. Burpees were all chest to deck and clap behind the head. After a week on the fun ship, this really got to me. I had to lay down for a few minutes.

Happy New Year

Happy New Year PCF. 2010 is to quite a start, lots of changes already in 2010. Sally quit PCF*, Jon for some reason shaved his mustache, Zack announced he quit blogging and then harassed me for doing the same, and I am 3 weeks into the WSOP paleo challenge.

I’m sure Jon will grow the stache back before regionals, or at least I hope he does if he wants to make Aromas again.  I’d like to give a big shout out to Zack and Kari for their recent engagement. There is an unconfirmed rumor that he proposed in the middle of Fight Gone Bad. When Kari went outside for Wallball Zack was waiting with the ring. It did cost her a few reps, but it was still pretty cool. I don’t know where they are registered, but I think the “universal gift” will be good- Terps Gear.

Yesterday’s WOD:
Push-Press
1-1-1-1-1-1-1

10 Rounds
20 Double Unders
5 Jump Squats

Push press- 175, which I really struggled with but was able to lock out after a few steps.

MetCon- 7:51 Rx’d. My Dus were good actually pretty good during this work out, I had a few sets unbroken. However I need to work on restarting after I get messed up, and staying relaxed.

* I assume this since I have not seen her at a WOD since Xmas eve**

**By Xmas eve, I mean Thanksgiving.

20091119 WOD

Wednesdays WOD was

5 rounds of max effort of 30 seconds on, 20 seconds off/rest (1 round consists of 30 seconds of effort and 20 seconds of rest in a rotation of):
Deadlifts, 275/185 lbs
Knees to Elbows
Double Unders or Row for calories

I did double unders and finished with 154.

Thursday I did the 6pm WOD which was
20-15-10
Shoulder Press
Push Press
Push Jerk

I used 75#. This was a very tough workout. My shoulders were definitely fried. After the workout Tess showed me some recovery techniques for my shoulders arms and upper back.  I think it really helped because I am able to lift my arms over my head today which I didn’t think would happen.

Press and Row

Last night’s WOD was:

Shoulder Press
5-5-5-5-5

6 Rounds
Row 30 sec
Rest 30 sec

I did 95-115-125(3)-135(3)-125. I don’t think I was resting enough between sets at first which may explain why I failed after 3 reps the first time on 125, then did 3 of 135 followed by 5 at 125. This went well, during my later sets I think I did a good job of keeping my core tight and breathing at the top to avoid a pause at the bottom of the lift.

For the row, I totaled 1110 meters. This was extremely tough towards the end, my legs were completely shot by the end of the last round.

After the WOD John yelled at me for shaving my Neard, which is a neck beard. I did not know that was a term.
